A normal plate is roughly one palm of protein, one cupped hand of carbs, two fists of veg and a thumb of fat. Count the thumbs of oil and butter — cooking fat is the thing that quietly doubles a meal.
Protein is the one to prioritise — it keeps you full and it's what lets the training actually change anything. Easy wins: Greek yoghurt, eggs, tuna, chicken, cottage cheese, a scoop of whey in your porridge.
One heavy day doesn't undo a week. Log it honestly and carry on — the weekly average is the only thing that moves the needle.
